Should you massage sore muscles after the gym?

Yes, gentle massage after the gym can genuinely take the edge off sore muscles. A large meta-analysis by Dupuy and colleagues in Frontiers in Physiology found massage the most effective of the recovery techniques tested for reducing delayed-onset muscle soreness (DOMS) and perceived fatigue. Be clear about what it is doing, though: it eases how sore you feel and helps you relax, but it does not flush out lactic acid or meaningfully speed up strength recovery, so treat it as comfort, not repair.

What is DOMS, and why do muscles ache the day after exercise?

DOMS, delayed-onset muscle soreness, is the stiff, tender ache that arrives a day or so after unfamiliar or hard exercise, peaks around 24 to 72 hours, then fades. It comes from microscopic damage to muscle fibres and the mild inflammation that follows as the muscle repairs and adapts, which is a normal part of getting stronger.

One myth to retire straight away: DOMS is not caused by lactic acid. Lactate produced during exercise is cleared from the muscles within about an hour of stopping, long before the soreness even begins. That matters here because 'flushing out lactic acid' is the reason most often given for post-gym massage, and it is not a real mechanism.

Does massage actually help sore muscles?

The evidence says yes, for how sore you feel. The Dupuy meta-analysis compared recovery techniques, massage, compression garments, cold-water immersion, stretching and more, and found massage the most effective overall at reducing DOMS and perceived fatigue, with the best results when it was applied soon after exercise. An earlier meta-analysis by Guo and colleagues similarly found massage significantly eased soreness in the days after strenuous exercise.

Why it helps is less settled. Likely contributors include a calming effect on the nervous system that turns down pain signalling, some reduction in markers of inflammation, and the simple, well-documented relaxation response to slow touch. What is clear is that the benefit shows up in how people feel, which after leg day is exactly the benefit you want.

What does massage not do?

Being honest about the limits keeps expectations right:

  • It does not flush out lactic acid, because there is none left to flush
  • It does not measurably speed the return of strength or performance; studies find little effect on muscle function
  • It does not repair the muscle; sleep, food and time do that
  • It is not a licence to train hard again sooner

Deep, forceful work on freshly sore muscle can also add insult to injury, leaving you more tender rather than less. On DOMS, gentle wins: this is one situation where a light, relaxing massage is genuinely the evidence-backed choice over hard elbows.

When should you skip the massage?

Soreness that is even on both sides and arrived a day after training is DOMS, and massage is fine. Skip it, and get the injury looked after instead, when the story is different:

  • Sharp or sudden pain during exercise, rather than an ache the next day
  • Pain on one side only, or in a joint rather than a muscle
  • Visible swelling or bruising, which suggests a strain or tear; the NHS advises rest and ice in the first couple of days, and massaging a fresh injury can make it worse
  • Any numbness, tingling or giving-way
  • Feeling unwell or feverish after training

If a suspected injury is not settling after a few days of rest, see a GP or physiotherapist rather than a massage.

What is a simple partner routine for legs and shoulders?

Fifteen gentle minutes on the evening after a workout is plenty. Keep the pressure lighter than you would for a normal massage, around a 4 to 6 out of 10 on sore muscle, and let comfort be the guide throughout; our pressure guide explains the scale.

  • Legs, face-down (8 to 10 minutes): with a little oil, make long, slow gliding strokes up each calf from ankle to knee, always working towards the heart. Skip the back of the knee, then continue with broad, flat-handed glides up the hamstrings and gentle kneading of the thigh.
  • Turn over for the quads: slow glides from knee to hip, then light kneading with the heels of your hands.
  • Shoulders, seated (5 minutes): knead the tops of the shoulders and make slow thumb circles beside the shoulder blades, which carry more of a gym session than people expect.
